Amd_michael-murphy In memory of Navy Lieutenant Michael Murphy, 29, of Patchogue, N.Y., who was killed in Afghanistan June 28th, 2005. 
This workout was one of Mike's favorites and he'd named it 'Body Armor.' 

Murph was awarded the Medal of Honor for his unequaled bravery and valor in the face of overwhelming opposition on the deadliest day of battle in US history for the Navy SEALs.  For a description of that day, click here.

World Class Fitness in 100 Words:
Eat meat and vegetables, nuts and seeds, some fruit, little starch and no sugar.  Keep intake to levels that will support exercise but not body fat.  Practice and train the major lifts: Deadlift, clean, squat, presses, C&J, and snatch.  Similarly, master the basics of gymnastics: pull-ups, dips, rope climb, push-ups, sit-ups, presses to handstand, pirouettes, flips, splits and holds.  Bike, run, swim, row, etc, hard and fast.  Five or six days per week mix these elements in as many combinations and patterns as creativity will allow.  Routine is the enemy.  Keep workouts short and intense.  Regularly learn and play new sports.

I have noticed a significant trend in the past few months: the absence of many women on WOD's like today.
Ladies, just because you may not "like" or are "afraid" of heavy days does not mean that you should skip them. Going heavy once and a while does not make you "big", it makes you strong. 
Very strong. 
Just look at Romney, Luila, Heather and Mindy. All of these women are praised for being strong (heavy weights) and lean (nutrition). And their names are honored all over our whiteboard.

"But I just don't like it." C'mon. It's obvious that heavy days helps you tremendously in all WOD's that involve lighter weights. It's obvious that at some point in your life you will have to lift something heavy.

"I'm afraid of hurting myself." Yes, minor injuries may come and go in the gym (and they will), but major injuries usually occur outside of the gym. You have a higher chance of serious injury from slipping on the ice, landscaping your yard, or a fender bender. It is well proven that people who train in the heavy lifts and functional exercise have a much lower chance of injury in all of these incidences.

"I don't believe you." Fine. Spend $25 on a year's subscription to the CrossFit Journal and educate yourself.
"I have a hard time learning from you... You're always yelling at me... Your hair is scary..." No problem. Luila is the trainer tonight. 
"I'm still worried that I will get too muscle bound." I give up. CrossFit is just not for you. Maybe you should go back to reading "Shape" magazine on the treadmill and "working out" with a pair of 5 pound dumbbells while looking at yourself glisten in the mirror.
The rest of you, get your asses in the gym.
